Physiotherapist helping a patient exercise his back

Most everyday back pain comes from stiffness, weak support muscles, and too much sitting — all things gentle, regular movement fixes better than rest. These five clinician-approved exercises take ten minutes, need no equipment, and suit most achy backs. Move slowly, breathe normally, and stop anything that causes sharp or radiating pain.

1. Cat-Cow Mobilization

On hands and knees, slowly arch your back upward like a cat, then dip it downward while lifting your head. Ten slow cycles wake up every spinal segment and ease morning stiffness in under two minutes.

2. Glute Bridges

Lying on your back with knees bent, press through your heels to lift your hips until knees, hips, and shoulders align. Hold three seconds, lower slowly, repeat twelve times. Strong glutes unload the lower back more than any stretch.

3. Bird-Dog

From hands and knees, extend your right arm and left leg until both are level with your torso. Hold five seconds without letting your hips rock, then switch sides. Eight per side builds the deep core stability that protects your spine all day.

4. Knee-to-Chest Stretch

Lying down, draw one knee gently toward your chest and hold twenty seconds, feeling the lower back lengthen. Repeat three times per side. This decompresses the lumbar spine after long hours of sitting.

5. Standing Back Extension

Stand with hands supporting your lower back and gently arch backward, holding two seconds. Ten repetitions reverse the forward-flexed posture of desk work and driving — the single most useful habit for disc-related ache.

When Exercises Aren't Enough

Home exercises maintain a healthy back, but they can't diagnose one. If pain radiates down a leg, persists beyond two weeks, or keeps returning, book an assessment: our physiotherapy rehabilitation team will find the driver and build your complete plan.
